Core workout at the end, into 2 x superset speed runs on rowing machine & rope swings

 

Group 1

10 x Split squats @ 10

10 x Single arm dumbell bench press @ 10

Group 2

10 each arm x Standing shoulder press @ 8

10 x seated rows @ 47.5

20 x walking lunges @ 8
